Sprinting/Running
Biking
Heavybag/Boxing combos

all real lifters have home gyms. slinkies go to the gym for cardio, but i already have a tread mill. i actually have two gyms at home. a larger on in the basement with barbells, rack and tons of shit and my bedroom gym with an adjustable bench, dip bars, pull up bar and adjustable power block(tm) brand dumbbells that go up to 90lbs each as well as a big space for aerobics, calisthenics etc.

I have been training serious since i was 15 for football. i mean a scientific, structured program. slinky man boys trying to get into lifting as adults will never catch up with the natural alphas. i have over a ton of iron in house, fags. thats not counting cookwear my niggers.

I eat carbs, i am not doing keto. Also i lost some weight last year by intermittent fasting and i could see that i lot muscles as well alongside fat.

There are two exercise you can do at home that are better than comparable ones at the gym.

1. Chin ups on an interior door. Put a towel across the top. Superior to the gym because it stops any swinging motion and isolates the biceps. Truly superior to an open bar pull up.

2. Chest dips at the 90 degree corner of a kitchen counter. Superior to the gym because your hands are at 45 degree angles with fingers pointing inward, which isolates the outside of your triceps. An area hard to exercise typically.

all I have is a barbell, bench press and 420 lbs of plates. obviously I can bench press and do rows, curls, etc, but how do I work legs?

Can you go outside where you are? Sprints will bulk your legs and provide a natural balance between quads and hamstrings. Some people do pistol squats, but I’m not a fan. Other than that, you will need to get a bar and weights IMO, which aren’t a bad investment as they retain almost 100% of their value.

pistol squats with the barbell around your shoulders, front squats with the dumbbells
hold the barbell loaded up maybe 200lbs, stand on the edge of a plate with your toes, and do calf raises
farmer's walk with dumbells
lunges with dumbbells

I forget wtf it's called but you basically put your knees on a pad, laying down, and holding the dumbell with your feet, you do a hamstring curl of sorts. I think it's just a dumbbell hamstring curl, might be something else. pic rel

i think he has it backwards. chin-ups place more emphasis on the triceps, and pull-ups place more emphasis on the biceps. the arm are still moving the same direction generally speaking, but the grip is what creates the difference.

do huge sets of 30, 40, 50 etc. do hundreds of calisthenics in a session. thats what really works. dont try to isolate, use basic movements like deep knee bends, pull ups, push ups, handstand push ups against a wall, leg raises, rowing type movements holding things, back bradiges and neck bridges, dips with two chairs etc basic, gym class type movements. use good form and go for massive reps. that what dudes locked up do. it works. avoid gimmicky stuff.
